Saturday WOD - 07 November 2009

Location:
  • ONDEG Fitness (23 Main Avenue North - enter from the back)
Times:
  • 6am
  • 9am
  • 6pm
Focus:
  • Weightlifting
  • Gymnastics
Warm-up:
  • Dynamic stretch / body movement
  • Samson Stretch
  • Circuit (one minute each station)
    • Airdyne
    • KB swing
    • Double-under
    • Box jump
    • Knees-to-elbows
    • Jumping pull-up
Skill instruction and review:
  • Press / push press / push jerk
  • Medicine ball clean
WOD #1:
  • Repetition one:  shoulder press, repetition two: push press, repetition three: push jerk.
  • Repeat until shoulder press is impossible then continue until push press is impossible then five more push jerks.
  • Recommended starting weight for males:  95 pounds, females:  65 pounds

WOD #2:
10 minute AMRAP
  • Medicine ball clean x7
  • Burpee x7
Strength component:
  • Deadlift 5 x 5
Technique (post-WOD):
  • GHD back extensions
Stretch
