Location:
  • ONDEG Fitness (23 Main Avenue North - enter from the back)
Times:
  • 6:00 am WOD
  • 9:00 am WOD
  • 4:00 pm Youth
  • 6:00 pm WOD
  • 7:00 pm WOD
  • 8:00 pm On Ramp
Focus:
  • Metabolic conditioning
  • Gymnastics
Warm-up:
  • Dynamic stretch / body movement
  • Samson stretch
  • Wrist stretch
  • PVC shoulder stretch
  • KB / DB circuit, 30 seconds each exercise, 5 rounds:
    • Swing
    • Seated twist
    • Thruster
    • Sumo deadlift high pull
Workout:
5 rounds, rest as necessary between rounds:
  • Sprint x5 laps (touch the floor at each end)
  • Squat x25
  • Back extension x20
  • Sit-up x15
  • Push-up x10
  • Pull-up x5
  • Sprint x5 laps
Technique (post-WOD):
  • GHD back extension 3x10
