  • ONDEG Fitness (23 Main Avenue North - enter from the back)
Times:
  • 6:00 am WOD
  • 9:00 am WOD
  • 4:00 pm Youth
  • 6:00 pm WOD
  • 7:00 pm WOD
  • 8:00 pm On Ramp
Focus:
  • Weightlifting
  • Metabolic conditioning
  • Gymnastics
Warm-up:
  • Dynamic stretch / body movement
  • Samson / perfect stretch
  • Shoulder stretch
  • Two rounds, 30 seconds each:
    • Cliff scaler push-up
    • Kicker push-ups (each side individually)
    • Crab high knee lift
    • Alternating plank lift
    • Glute bridge lift
  • Two sets of ten:
    • OHS
    • GM
Skills review:
  • Press
  • Sumo deadlift high pull
Workout:
Thirty burpees, then 20 minute AMRAP
:
  • Lunge x30 (static or walking)
  • Press x10 (BB, DB or KB...no lower body movement!)
  • Sit-up x30 (anchored and / or AbMat)
  • Press x10
  • Squat x30
  • Press x10
  • SDHP x30
  • Press x10
...then finish with 30 burpees.

Post-WOD:
  • Wheel of woe 3x10
