Warm-up:
  • Shoulder stretch (on your own)
  • Core to extremity dynamic stretch and body movement
  • Perfect / Samson stretch
  • Windmill
  • Wrist stretch
  • Circuit:  Two rounds, one minute each station
    • Run
    • Rope
    • Row
    • Bike
    • Slider
Skill review / enhancement / instruction:
  • Goblet squat
  • Weighted walking overhead lunge (single arm)
WOD #1:
This one falls into the category:  "Anybody can do anything for a minute."
Twenty minutes, AMRAP (as many reps as possible per exercise), one minute each exercise:
  • KB swing
  • DU
  • Burpee
WOD #2:
"Border Run" 
Twenty minute AMRAP:
  • Goblet squat x8
  • Weighted walking overhead lunge RIGHT arm x8
  • Burpee x8
  • Weighted walking overhead lunge LEFT arm x8

  • Dear Crossfit,
    I have considered myself something of an athlete for the past 17 years.  Then one day, a friend turns me on to your website.  I was fascinated by the approach and thought I'd give it a try.  The overhead squats damn near killed me.  My push-up and pull-up numbers are pathetic.  I just did my first set of Tabata squats - and almost threw up.  Turns out I'm not - and probably never was - in good shape.  But, now I am at least aware of my deficiencies and I look forward each week, with great delight, to see what type of pain and suffering you're going to throw my way.  Thanks for the great site and sharing the information.  -Chris Doughty
