Warm-up:
  • Shoulder stretch (on your own)
  • Core to extremity dynamic stretch and body movement
  • Perfect / Samson stretch
  • Windmill stretch
  • Wrist stretch
  • Circuit:  2 x 30 seconds:
    • Push:  dip
    • Pull:  body row
    • Midline flex:  flutter kick
    • Midline extend:  Superman
    • Hip open / close:  OHS (10#)
Skill review / enhancement / instruction:
  • Hip mobility
WOD #1:
Don't go in the pain cave.

  • Knee against corner of box and floor, other foot on floor.  Femur in line with body.
  • Open hip with hand on ground.   Squeeze glutes...contract and relax.  Work for two minutes.
  • Raise body and open hip beyond full extension.
WOD #2:
"Air Barbara"
AMRATA.  Recover between rounds.
  • Airdyne 90 seconds.  (Record distance)
  • One round of Barbara.  (Record time to complete)
    • Pull-up x20
    • Push-up x30
    • Sit-up x40
    • Squat x50
Post-WOD skill / strengthening / conditioning:
  • DU x5 minutes
Stretch
