- Row 500m or bike 0.5mile as soon as you walk in the door.
- Continue warming up on your own until the coach begins the session.

- Double-unders x5 minutes with 5 push-ups after every minute
- Walking lunge x2 laps
- GHD sit-up and back extension x10 each
- Push press
Three rounds:
- Row 5 minutes
- Push press x12
- Increase weight each round on push press.
- Rope climb x1
- Box jump x12
